The issue isn’t willpower or mindset. It’s biology. And once you understand what’s happening in the body, you can work with it instead of against it.
What anxiety actually is: threat mode, not a mood
Anxiety is often described as worry, excessive thinking, or a tendency to catastrophise. All of those things can be true. But underneath them is something more fundamental: the nervous system in hyperarousal — the sympathetic branch running high, the body flooded with cortisol and adrenaline, every system primed for threat.
When the amygdala detects danger — real or perceived — it triggers a cascade. Heart rate climbs. Breathing becomes shallow and fast. Muscles tighten. Digestion slows. The thinking brain goes partially offline, because in a genuine emergency you don’t need to reason — you need to react. The entire system orients toward one priority: survive this.
The problem with anxiety is that this system activates even when there’s no physical danger — a work deadline, a difficult conversation, a memory, a worry about the future. The nervous system doesn’t always distinguish between a predator and a strongly-worded email. It fires, and the body responds. Why thinking your way out doesn’t work mid-spiral
Cognitive approaches — reframing thoughts, challenging catastrophic thinking, writing out a list of rational counter-arguments — are genuinely useful. Over time, they can shift ingrained patterns. But they have a significant limitation: they depend on the prefrontal cortex, the brain’s reasoning and executive function centre.
When the nervous system is in acute hyperarousal, prefrontal activity goes down. This isn’t a character flaw or a failure of willpower — it’s a feature of threat response. The body is temporarily deprioritising reasoning in favour of survival. That means the very faculty you need to “think your way calm” is the one that’s most impaired when anxiety is peaking.

1. Physiological sigh
Take a full breath in through your nose. Before you exhale, add a second short sniff on top — a quick top-up of air. Then release a long, slow exhale through your mouth, letting the out-breath run noticeably longer than both inhales combined. Let it go all the way to empty. Do three rounds, with a natural breath between each one.
The double inhale re-inflates collapsed air sacs in the lungs. The extended exhale activates the vagal brake — the fastest available reset for CO₂/O₂ balance and parasympathetic tone. Research from Stanford’s Huberman Lab identifies the physiological sigh as the single most effective real-time breath tool for reducing physiological arousal. Fill a basin or sink with cold water. Hold your breath and submerge your face — or splash cold water repeatedly across your forehead, cheeks, and the area around your eyes — for 20–30 seconds. If you can’t get to a sink, a cold, wet cloth pressed firmly to the face works too.
This activates the dive reflex — a mammalian response to cold water that immediately lowers heart rate, reduces sympathetic tone, and triggers a rapid improvement in heart rate variability (HRV). It’s one of the quickest, most reliable ways to physically interrupt a sympathetic spike. The effect is measurable within seconds and doesn’t require any particular skill or practice — the body does it automatically.
3. Extended exhale breathing
Inhale gently through your nose for a count of 4. Then exhale slowly through your mouth for a count of 6 to 8 — longer than the inhale, and without forcing it. Let the exhale be easy and complete. Continue for 2–3 minutes.
The ratio matters more than the exact counts. When the exhale is longer than the inhale, it activates the parasympathetic nervous system — specifically the vagal brake, which acts like a foot coming off the accelerator of the threat response. Extended exhale breathing is slower-acting than the physiological sigh but more sustainable over minutes. It’s well suited to the middle of an anxious episode, a stressful meeting, or any situation where you need to maintain function while bringing your system down.

Sit or stand comfortably and let your gaze go soft — not focused on anything in particular. Slowly turn your head to the right, scanning the room as you go. Pause when something catches your eye. Then slowly turn back through centre and continue to the left, again letting your eyes rest briefly on whatever they land on. Take your time. Do two or three full sweeps.
When the nervous system is in threat mode, it locks — gaze narrows, peripheral vision contracts, attention tunnels. The orienting response is the opposite: a slow, curious survey of the environment that sends the subcortical nervous system a direct message — “I looked around. Nothing here is threatening. It’s safe.” This is exactly the signal animals use to come out of a freeze or flight state. In humans, it works the same way — the body reads “slow, exploratory head movement” as evidence of safety, not threat.
5. Shaking and tremoring
Stand with feet hip-width apart. Begin bouncing gently from the soles of your feet — a soft, rhythmic movement through your knees. Let your arms hang loose and flap at your sides as the movement travels upward. Let your jaw soften, your shoulders shake, your whole body participate. Give it 60–90 seconds of genuine, uninhibited movement, then stop and stand still for a moment. Notice what you feel.

After a threatening event, animals shake instinctively — it’s the body’s natural way to complete the stress response cycle and discharge the adrenaline the nervous system mobilised. Humans have largely lost the social permission to do the same thing. Deliberate shaking discharges the residual activation, releases the muscle tension held in readiness for action, and interrupts the feedback loop of a body still bracing for something that’s already passed.
This is a practice, not a fix
These exercises work best when you practise them regularly — not just in a crisis. The nervous system learns through repetition. Every time you complete a stress cycle, use your breath to downregulate, or give your body evidence of safety, you’re gradually widening what’s called the window of tolerance — the range in which you can stay regulated and responsive rather than reactive.
That doesn’t mean you need to spend hours on it. Small, consistent inputs compound quickly. A physiological sigh before a meeting. Extended exhale breathing on the walk to the car. A one-minute shake at the end of a hard day. Over weeks, these small practices build genuine capacity — a nervous system that recovers faster, activates less easily, and has more room to work with.
