You've done everything right. You've tried meditation. You go to bed at a reasonable hour. You exercise, most weeks. And still — your chest is tight before the day has even started. Or maybe it's the other kind of stuck: exhausted to the bone but unable to truly rest. Craving connection but too drained to reach for it. Knowing you should feel safe — your life is fine, objectively — but your body hasn't got the memo.
If any of that resonates, I want to offer you something more useful than advice: an explanation. Because what you're experiencing isn't a personal failing. It's your nervous system doing exactly what it was designed to do — in the wrong context, at the wrong time, for longer than it should.
And that's where polyvagal theory comes in.
So what is polyvagal theory, actually?
Polyvagal theory was developed in the 1990s by Dr. Stephen Porges, a neuroscientist who was studying heart rate patterns in newborns. What he discovered changed our understanding of the autonomic nervous system — the part of your nervous system that runs in the background, controlling your heart rate, breathing, digestion, and how you connect with other people.
Before Porges, the nervous system was understood as a simple two-way switch: sympathetic (activated, stressed) or parasympathetic (relaxed, at rest). Gas or brake. On or off.
Polyvagal theory says it's more nuanced than that. The "relaxed" side actually has two completely different modes — and they do opposite things. The name comes from the vagus nerve, the longest nerve in your body, which runs from your brainstem down through your throat, heart, lungs, and gut. "Poly" means many — as in, many branches.
The result? Not two states, but three. And understanding those three states is the heart of polyvagal theory explained in a way that's actually useful.
The three nervous system states
Safe & Social (Ventral Vagal)
This is the state you're designed to live in most of the time. In this mode, you feel calm and present. You can make eye contact comfortably, your voice has warmth in it, you can listen without bracing, and problems feel like problems — manageable ones — rather than emergencies.
Importantly, this isn't about being happy or stress-free. You can have a difficult conversation, feel grief, or face a challenge and still be in this state. It's a state of enough safety — grounded, connected, able.
Fight or Flight (Sympathetic)
When your nervous system detects threat, it mobilises. Your heart rate climbs. Breathing gets fast and shallow. Muscles tense for action. Digestion pauses. Your thinking narrows to the immediate problem.
This state is genuinely brilliant — when a car runs a red light or you need to react fast. The problem is your nervous system can't tell the difference between a physical threat and an email from your boss, a difficult conversation with your partner, or a day where the to-do list never ends. Same alarm, same response. And when you live in this state long-term? That's where wired-but-exhausted comes from.
Freeze & Shutdown (Dorsal Vagal)
This is the oldest, most primitive branch of the vagus nerve — and it activates when the nervous system has been overwhelmed for too long, or when a threat feels too big to fight or flee from. It's a conservation mode: go still, go quiet, use as little energy as possible.
In this state, you might feel numb, flat, or disconnected. Motivation evaporates. You feel present in your body but also somehow not there. This is the "lights are on but nobody's home" feeling — and it's widely mistaken for laziness or depression. It's neither. It's protection.
Why most people get stuck — and it's not their fault
Here's the thing that changes everything when you truly get it: your nervous system isn't choosing these states. It isn't malfunctioning. It learned them.
If you grew up in an environment where things felt unpredictable or unsafe — emotionally, physically, relationally — your nervous system adapted. It got very good at scanning for danger. It learned to stay alert, or to shut down, because that worked. It kept you safe.
The problem is that these adaptations don't always update when your life does. Your current life might be genuinely fine. But your nervous system is still running on old firmware, responding to the past as though it were the present.
That's not weakness. That's not "too sensitive" or "unable to handle things." That's a nervous system that learned to protect you — and is still doing its job, just in a context that no longer needs it quite so urgently.
This is one of the most important things polyvagal theory explained for me: the dysregulation isn't a flaw. It's the result of a system that was working very hard to keep you okay.
What “regulation” actually means
When people hear "nervous system regulation," they often think it means being calm all the time. It doesn't.
Regulation means the ability to move between states fluidly — to get activated when you need to (deadline, emergency, exciting opportunity), and then come back down. To go into rest and recovery without shutting down completely. To not get stuck.
A well-regulated nervous system is not one that never feels stress. It's one that can respond appropriately to what's actually happening, and then return. Like a good suspension system on a car — it absorbs the bumps without throwing you off the road.
The goal isn't permanent calm. It's flexibility. Range. The ability to feel fully and then find your way back.
3 gentle ways to start
You don't need to overhaul your life. You just need to start giving your nervous system different inputs. Here are three that are backed by the science of polyvagal theory and genuinely accessible.
1. Co-regulation — borrow someone else's calm
Nervous systems don't regulate in isolation — they regulate in relationship. This is called co-regulation, and it's one of the most powerful (and most overlooked) tools we have.
Being in the physical presence of a calm, safe person shifts your physiology. A hug held for at least twenty seconds. Sitting quietly next to someone you trust. Eye contact with warmth in it. Even a calm, gentle animal — a dog curled up against you, a cat purring — can send safety signals through your nervous system.
If you're dysregulated and alone, you're working uphill. Connection is not a nice extra — it's a physiological need.
2. The physiological sigh — a direct line to your vagus nerve
This is one of the fastest nervous system reset techniques we know. Take a normal breath in through your nose, then sniff in a little more air at the top. Then release with a long, slow exhale through your mouth.
